Dietary fiber includes several types that support health in different ways. Insoluble fiber adds bulk and supports bowel regularity, while fermentable fibers feed gut microbes. These microbes produce short-chain fatty acids such as butyrate, acetate, and propionate, which interact with colon cells, barrier function, and immune signaling. Foods such as oats, beans, berries, apples, mushrooms, onions, garlic, artichokes, green bananas, and cooked-and-cooled potatoes can help provide a varied mix. [1]

A meta-analysis of 25 prospective studies associated each additional 10 grams of daily fiber with about a 10 percent lower risk of colorectal cancer, with especially consistent findings for cereal fiber and whole grains. A practical intake target is about 14 grams per 1,000 calories, which often works out to 25 to 38 grams per day. Increasing fiber gradually can help the digestive system adapt. [2]
Whole fruits and vegetables add water, vitamins, minerals, polyphenols, and an intact food matrix alongside fiber. Large cohorts associate higher fruit and vegetable intake with lower total, cardiovascular, cancer, and respiratory mortality, with benefits leveling near five servings per day. Organic diets can reduce exposure to some synthetic pesticides, but affordable conventional produce remains a health-supporting choice when organic options are unavailable. Washing produce under running water can reduce dirt and some surface residues. [3] [4]

Jack Neel: You said that more fiber can make the body more resilient to some toxins. What foods are people missing, and how much fiber should they get?
Dr. Rhonda Patrick: There are several types of fiber. Insoluble fiber helps move material through the digestive tract. It is found in fruits, vegetables, and whole grains such as oats.
Fermentable fibers are found in foods such as berries, apples, mushrooms, onions, artichokes, garlic, oats, quinoa, green bananas, and cooked-and-cooled potatoes. These fibers feed gut microbes. Some soluble fibers also form a viscous gel in the intestine.
Gut microbes ferment fiber and produce short-chain fatty acids such as butyrate, acetate, and propionate. These compounds can enter circulation and act as signaling molecules.
Short-chain fatty acids also interact with immune cells. They can support regulatory T cells, which help control inappropriate immune responses. Some preclinical work also links microbial metabolites with cytotoxic T-cell function, but that does not mean fiber directly makes immune cells eliminate an existing cancer.
Fiber supports colon health through several pathways. Higher dietary-fiber intake is associated with lower colorectal-cancer risk, but it does not guarantee prevention.
General intake guidance is about 14 grams of fiber for each 1,000 calories. For many adults, that works out to roughly 25–30 grams per day. Individual energy needs differ, and intake should increase gradually.
Jack Neel: People say that an apple a day keeps the doctor away. Which fruit would you recommend?
Dr. Rhonda Patrick: Apples are a good source of pectin, including in the skin. I also prioritize blueberries.
Jack Neel: Why do you think some men avoid fruit? Some people worry about sugar, pesticides, or claims that men historically ate only meat.
Dr. Rhonda Patrick: Whole fruit is different from added sugar because it contains water, fiber, and an intact food matrix that changes the glucose response. Fruit also supplies vitamins, minerals, polyphenols, and other phytochemicals.
A restrictive diet can initially reduce calories or remove foods that cause symptoms. That does not establish that a long-term all-meat diet is nutritionally complete. Over time, a very narrow diet can leave gaps in magnesium, fiber, vitamin C, folate, and other nutrients unless it is carefully planned.
Jack Neel: What about pesticides on fruits and vegetables? Where do you buy produce?
Dr. Rhonda Patrick: Pesticide residues are a reasonable concern. Organic produce can reduce exposure to some synthetic pesticides, and washing produce can reduce some surface residues. Organic food is not free of all pesticides or environmental contaminants.
Large observational studies consistently associate higher fruit and vegetable intake with better cardiovascular, cancer, and mortality outcomes. These studies do not prove that produce alone causes every benefit, but their overall direction is strong. Avoiding conventional produce because organic food is unavailable or unaffordable would discard a better-supported health behavior.
Fruits and vegetables provide more than vitamins and minerals. Their fiber affects the gut, satiety, and stool transit. Their phytochemicals include compounds such as sulforaphane, resveratrol, curcumin, and many polyphenols.
These compounds can affect cellular stress-response and inflammatory pathways. The exact effects depend on the compound, dose, food matrix, and person. Activating a molecular pathway does not by itself prove prevention of cancer, slower aging, increased autophagy throughout the body, or a clinical outcome.
