How Late-Night Eating Affects Sleep, Glucose, and Blood Pressure

Eating close to habitual bedtime can make glucose regulation more difficult because food arrives during the biological evening, when glucose tolerance is lower and melatonin is rising. In a crossover study of 845 adults, a glucose load one hour before habitual bedtime produced a higher glucose response and a lower insulin response than the same load four hours before bedtime. Meal timing also changes overnight metabolism. In a controlled crossover trial, eating dinner at 10:00 PM instead of 6:00 PM increased nocturnal glucose and shifted overnight lipid metabolism, even though conventional sleep architecture did not change. These findings support a practical bedtime buffer, especially for a large or carbohydrate-rich meal, while allowing for differences in chronotype, meal composition, reflux symptoms, and metabolic health. An earlier final meal may also support the normal nighttime decline in blood pressure. In a 7.5-week randomized trial of 39 adults with overweight or obesity, a 13-to-16-hour overnight fast that ended food intake at least three hours before habitual sleep improved nighttime diastolic blood-pressure dipping by about 3.5 percent and lowered nighttime diastolic pressure by about 1.8 mm Hg. A useful starting point is to work backward from habitual bedtime and finish eating two to three hours earlier when that schedule is practical. [5]

The sweet spot would be to stop eating about three hours before bed. On average, it takes about five hours from the moment you stop eating to completely finish digestion. You will still be digesting a little when you first get into bed and start falling asleep.
Digestion activates the sympathetic nervous system, which is not going to help you sleep. You want the parasympathetic nervous system to be more active. The sympathetic nervous system is your fight-or-flight mode. It is like being switched on. It is the system that gets activated before you go on stage. You do not want that activated when you are trying to wind down and sleep.
Digestion activates that system, so you do not want to eat immediately before bed. That switches on the part of your brain and nervous system used for being alert and awake, not calming down, resting, and recovering. You want to stop eating three hours before bed. It does help with sleep. Multiple studies now show that people who stop eating around three hours before sleep sleep better.
There are two other important points. First, if you eat late in the evening—one or maybe two hours before bed—you are in the circadian phase of melatonin production. You start to make melatonin about three hours before your natural bedtime. That is when melatonin starts to rise.
Melatonin is made in the pineal gland. It signals the brain to quiet down, calm down, and get sleepy. But melatonin is also a hormone that affects other tissues, including the pancreas. When melatonin levels go up, it signals the pancreas to stop making insulin.
The pancreas makes insulin. Insulin is important for moving glucose out of the blood and into tissues. Studies have compared people eating the same meal, with the same macronutrient composition and calories, in the morning, afternoon, or evening. People are less insulin-sensitive in the evening. They are less able to regulate blood glucose properly and move glucose into tissues when they eat later in the evening. Melatonin signaling to the pancreas is one reason. You do not want to eat late at night for metabolic-health reasons as well.
The other point comes from a very new study that was published a couple of months ago. Participants wore continuous blood-pressure monitors that measured blood pressure throughout the day and night. The study examined the effect of late-night eating on cardiovascular physiology.
People who continued eating until bedtime did not have as strong a cardiovascular reset during sleep. This reset includes a pronounced nighttime dip in blood pressure and involves the baroreflex. It is important for cardiovascular health and preventing heart attacks.
The blood-pressure dip was less robust in people who ate up until bedtime. In people who stopped eating three hours before bed, the nighttime blood-pressure dip was more pronounced. You need that reset every night. If you do not get it every night, you can be at risk of heart attacks decades later, or perhaps sooner, particularly if you have a family history of cardiovascular disease.
Stopping food intake several hours before bed can therefore matter for metabolic health, cardiovascular physiology, and sleep. These systems are related. A useful rule is to ask when you normally go to bed and stop eating about three hours before that time. If you go to bed at 9:00, stop eating at 6:00.
